BE AS CONSISTENT AS YOU CAN WITH YOUR LIGHT/DARK SCHEDULE
And make sure you get a STRONG light stimulus at NATURE'S correct times, especially AM OUTDOOR SUNLIGHT (not weak, low lux, bad spectrum indoor artificial light).
This study gives you the goods: “Here we show that the onset of melatonin secretion and its phase angle relationship to habitual sleep time/darkness onset in humans is strongly determined by the period of the internal circadian clock and the strength of the environmental synchronizer.”
Your body has its own natural clock speed. How well your sleep lines up with your biology (when melatonin rises relative to bedtime) depends heavily on the strength and consistentcy of your daily light signal. Stronger and more consistent light signals equals better alignment and less internal mismatch or circadian rhythm disruption.
What to do?
Keep wake time and bedtime as consistent as you can.
Get bright outdoor sunlight soon after waking (20–60+ minutes). Even on cloudy days this sunlight is dramatically stronger than indoor lighting. Use a special bright light therapy machine if you cannot go out side (my rec is below)
Your nights must be as dim as possible after sunset. (Use special night coded light bulbs and blue blockers if you must see my recs below)
Your circadian system evolved with powerful and predictable natural sunlight and darkness cycles that slowly change. Give it that and you will be rewarded with better timed sleep, deeper rest, steadier energy, improved mood & metabolism.

Why wear blue light blocking glasses during the day?
If you're surrounded by screens and artificial lights all effin day, you probably need yellow lens blue light blockers.
Blue light from screens and leds doesnt have the color balance of sunlight and stays at a constant high intensity all day.
The colors and power of the sun shift naturally over the course of the day.
So when indoors, you end up staring at a static spectrum like this all day and that spike of high powered blue you see triggers apoptosis and permanent cell death in the eye. It damages photoreceptors that power vision and regulate your circadian clock.
Studies on 435 to 475 nanometer blue light show shorter wavelengths like 449, 458 and even 470nm can cause major damage when isolated or concentrated. Yellow blockers cut this damaging range during daytime indoor exposure, they slice off the top of the blue peak you see below.
